OP I know you didn't mean to, but this post made my day lol!
The total weight being asked is the weight of your truck plus the weight of everything in your truck (including people and gas) plus whatever the weight of what you're hauling is including boat and trailer.

I would use the tow/haul setting.
It will hold the gears a little longer, so you don't end up in 4th or 5th gear doing 35 bogging the engine.
And downshift earlier to assist with braking.
Sport mode is more performance oriented.....

FWIT...I have a '16 Screw 3.5EB with 3.55 rear end. My boat rig is about 2500 lbs. I believe T/H mode is a bit to aggressive for something under 25% of tow capacity while not dealing with big elevation swings. The upshift points are acceptable, but the compression braking downshift points are more than I need for the load. That said, I don't use T/H mode for my boat. I will use the gear lock-out to assist with compression braking when necessary.

2010 F150 XLT with 4.6 V8....boat weighs 2700 lbs., trailer weighs 1000 lbs. I live in SE Louisiana and use the Tow/Haul about 1/3 the time. Most of my hauling is on Interstate 12, no hills, no mountains, just overpasses. I guess there could be an advantage to use the T/H in a hillier environment, but I just jump on the Interstate, get up to 70MPH. Longest tow for me is about about 40 miles, 90% of the time it is less than 15 miles...
